How to Do Your First Pull-Up: A Step-by-Step Progression

4 min readJuly 22, 2026

The first pull-up is one of the most satisfying milestones in training. It is also one of the most frustrating to chase if you only practise by jumping up and failing. A structured progression works much better than repeated failed attempts.

Step 1: Dead Hangs

Hang from the bar with straight arms and your shoulders engaged — pull them slightly down away from your ears. Aim for three hangs of 20 to 30 seconds. This builds grip strength and gets your shoulders used to supporting your body weight.

Step 2: Scapular Pull-Ups

From a dead hang, pull your shoulder blades down and together without bending your elbows. Your body will rise a few centimetres. Do sets of 8 to 10. This teaches the first part of every good pull-up.

Step 3: Inverted Rows

Under a low bar, table edge or set of rings, keep your body straight and pull your chest to the bar. The more upright you stand, the easier it is. Work up to three sets of 10 to 12 with your body almost horizontal.

Step 4: Negatives

Use a box or jump to get your chin over the bar, then lower yourself as slowly as you can — aim for three to five seconds. Do three to five reps per set. Negatives build strength in the exact movement you are trying to learn, but they are tiring, so keep the volume moderate.

Step 5: Band-Assisted Pull-Ups

Loop a resistance band over the bar and put a foot or knee in it. Do full pull-ups with the band's help, then use lighter bands over time. Mixing band reps and negatives in the same week works well.

Two or three short pull-up sessions a week beat one exhausting session. Strength here comes from frequent, high-quality practice.

Timelines and Patience

For some people the first rep comes in a month; for others, especially if they carry more body weight, it can take several months. Losing a little body fat and building upper-back strength both help. Keep a simple record of your hangs, negatives and band levels so you can see progress before the first full rep arrives.
